The protein myth in plant-based eating has two layers. The first is “you can’t get enough protein.” The second, which is less discussed but equally persistent, is “high-protein plant-based food is expensive.” These three meals address the second myth directly. Each delivers at least 15g of protein per serving. Each costs $1.50 or less. And together they prove that the cheapest ingredients in plant-based cooking — canned beans, hummus, and legume-based wraps — are also some of the highest-protein.

Note: All three recipes are fully detailed in earlier articles. Below we focus on the budget-protein angle, the ingredient cost breakdown, and how to combine these into a high-protein, low-cost meal rotation.

White Beans and Kale  —  20.9g protein · $1.30/serving · 1 min active · Article 20

One can of cannellini beans costs approximately $0.90 at most grocery stores. That single can, combined with 2 cups of kale ($0.30), a tablespoon of olive oil, garlic, and lemon juice, produces 20.9g of protein per serving at $1.30. The protein-per-dollar ratio here is competitive with chicken breast.

Tested note:

The cost of plant-based protein per gram is consistently lower than animal protein when you calculate it from dried or canned legumes. One gram of protein from canned white beans costs approximately $0.06. One gram of protein from chicken breast costs approximately $0.25 to $0.40 depending on the cut and store. The math is straightforward — plant-based protein is cheaper at every price point when you compare per gram.

Hummus Wrap  —  19g protein · $1.30/serving · 5 min · Article 20

A whole wheat tortilla ($0.20), 3 tablespoons of hummus ($0.30), and a combination of cucumber, carrots, tomatoes, and greens ($0.80) produces 19g of protein at $1.30 per serving. If you make your own hummus from the recipe in Article 23 and 25, the cost drops below $0.80 per serving.

Black Bean Soup  —  15g protein · $1.20/serving · 13 min · Article 1

Half a can of black beans blended with salsa, cumin, chili powder, and vegetable broth. 15g of protein at $1.20 per serving. For context, a 3-ounce can of tuna delivers approximately 16g of protein at roughly $1.00 per can — these recipes are price-competitive with cheap animal protein while delivering fiber and antioxidants tuna does not contain.

The Budget High-Protein Weekly Plan

These three recipes, rotated across a week with small variations in toppings and sides, produce an extremely cost-effective high-protein meal plan:

  • Three White Beans and Kale dinners: 62.7g protein total — $3.90
  • Two Hummus Wraps for lunch: 38g protein total — $2.60
  • Two Black Bean Soups: 30g protein total — $2.40

Total for all seven meals: approximately $8.90. Average protein per meal: approximately 18.7g.
